Beta-alanine

Beta-alanine powder or capsules; sustained-release formulations (e.g. CarnoSyn SR) if tingling is a problem

Why this rating

40 studies, 1461 participants, 70 outcome measures in one BJSM meta-analysis, replicated by an earlier Amino Acids meta-analysis and endorsed by an ISSN position stand — all agreeing on direction, magnitude and the duration window. Effect is small, but the evidence is not.

In short

A small but dependable boost (about 3%) in hard efforts lasting 30 seconds to 10 minutes. It does nothing for efforts shorter than that.

The bottom line

Small but reliable ergogenic effect on high-intensity work (overall ES 0.18, 95% CI 0.08 to 0.28; median 2.85% improvement), concentrated in efforts lasting 0.5–10 min (ES 0.224, 95% CI 0.088 to 0.361) and absent under 30 seconds.

How it works

Beta-alanine is the rate-limiting precursor of muscle carnosine, an intracellular H⁺ buffer. Raising carnosine delays the pH fall that limits glycolytic power, which is why the benefit sits in the 30 s–10 min window and disappears in sub-30-second efforts where pH is not yet limiting.

Who it helps, and who it doesn't

Anyone whose limiter is repeated 1–4 min efforts: rowers, 800–1500 m runners, CrossFit, team-sport repeated sprints. Vegetarians and vegans start with lower muscle carnosine and plausibly gain more. Not useful for pure strength or single short sprints.

What to buy

What to look for
  • ✓Beta-alanine powder or capsules; sustained-release formulations (e.g. CarnoSyn SR) if tingling is a problem
  • ✓4–6 g/day for at least 2–4 weeks (cumulative load matters more than daily dose); split into servings of ≤1.6 g to stay under the paraesthesia threshold
  • ✓Third-party tested (USP, NSF, Informed Sport)
What to avoid
  • ✕Proprietary blends that hide the dose per ingredient
  • ✕Unstandardised extracts with no active-compound percentage
Safety notes
  • · Paraesthesia (skin tingling on face, neck and hands) above ~800 mg in a single non-sustained-release dose — harmless but uncomfortable; use divided 1.6 g doses or a SR formula
  • · No other adverse effects identified in the ISSN review at recommended doses; long-term (>1 year) data are limited
  • · Theoretical taurine depletion via shared transporter has not been confirmed in humans

Nutricost Beta Alanine Powder, 500 g

$19.95

Powder lets you split the daily 4–6 g into servings of 1.6 g or less, which is what keeps the skin tingling away. Capsules make that split tedious.

The smaller tub, enough for the two-to-four week loading period before the effect appears. Beta-alanine works on cumulative load, not on the dose you took today.

What the studies measured

Every result, next to the line that means no effect

Each diamond is a study's best estimate. The thin line shows how sure the study was: the shorter the line, the more certain the result.

Dose
4–6 g/day for at least 2–4 weeks (cumulative load matters more than daily dose); split into servings of ≤1.6 g to stay under the paraesthesia threshold
Timing
Time of day is irrelevant — this is a loading supplement, not an acute one. Take with meals to blunt tingling. Muscle carnosine rises 20–30% by week 4 and 40–60% with continued loading, and washes out over ~6–15 weeks.

β-alanine supplementation to improve exercise capacity and performance: a systematic review and meta-analysis
    British Journal of Sports Medicine · 2017 · meta-analysis · 40 experiments · n = 1,461

    Overall ES 0.18 (95% CI 0.08–0.28) across 65 protocols and 70 measures; 0.5–10 min ES 0.224 (0.088–0.361); <0.5 min ES 0.040 (−0.220 to 0.300, null).

  2. 2.
Effects of β-alanine supplementation on exercise performance: a meta-analysis
    Amino Acids · 2012 · meta-analysis · 15 experiments · n = 360

    Median 2.85% improvement vs placebo (median cumulative dose 179 g); significant for 60–240 s (p=0.001) and >240 s (p=0.046), no benefit under 60 s (p=0.312).

  3. 3.
International society of sports nutrition position stand: Beta-Alanine
Journal of the International Society of Sports Nutrition · 2015 · systematic review

4–6 g/day for 2–4 weeks raises muscle carnosine 20–30% (40–60% with continued loading); paraesthesia above 800 mg per non-SR dose, mitigated by 1.6 g divided doses; safe at recommended doses in healthy adults.
