Collagen peptides

Hydrolysed bovine or marine collagen peptides (2–5 kDa), taken with 50–500 mg vitamin C; gelatin works too but must be dissolved warm

ModerateReal, but too small for your device to notice

Some good studies, not many repeats

Why this rating

19 RCTs and 768 subjects show consistent small effects on mass and strength, but tendon morphology carries GRADE 'very low' certainty and a second 2024 meta-analysis found no significant strength effect at all (SMD 0.079, −0.120 to 0.273). The tendon claim specifically is weaker than the marketing.

In short

Alongside training it adds a little muscle and may strengthen tendons, though that last part rests on weak evidence. Taken with vitamin C an hour before exercise, it doubled a blood marker of new collagen being built.

The bottom line

Increases fat-free mass (SMD 0.48, 95% CI 0.22 to 0.74) and tendon morphology (SMD 0.67, 95% CI 0.16 to 1.19, very low certainty) alongside training; 15 g of vitamin-C-enriched gelatin 1 h before loading doubled blood PINP, a collagen synthesis marker.

How it works

Hydrolysis yields glycine-proline-hydroxyproline di- and tripeptides that survive digestion and appear in plasma; loaded tendon fibroblasts use them as substrate while vitamin C acts as cofactor for prolyl and lysyl hydroxylase. Serum drawn 1 h post-dose improved mechanics of engineered ligaments in vitro.

Who it helps, and who it doesn't

Athletes with activity-related joint pain saw the clearest benefit (Clark 2008, largest in the knee arthralgia subgroup). Least useful for people without a tendon or joint complaint — there it is a mass/body-composition supplement, not a joint one.

What to buy

What to look for
  • ✓Hydrolysed bovine or marine collagen peptides (2–5 kDa), taken with 50–500 mg vitamin C; gelatin works too but must be dissolved warm
  • ✓15 g/day of collagen peptides (range studied 3–30 g), with 50–500 mg vitamin C; 5 g is the minimum that showed a signal in the gelatin study
  • ✓Third-party tested (USP, NSF, Informed Sport)
What to avoid
  • ✕Proprietary blends that hide the dose per ingredient
  • ✕Unstandardised extracts with no active-compound percentage
Safety notes
  • · Mild GI upset, fullness and an unpleasant aftertaste are the main complaints; no serious adverse events in the trials
  • · Bovine and marine sources are common allergens — marine collagen is unsafe with fish/shellfish allergy
  • · Hydroxyproline is metabolised partly to oxalate; theoretical stone risk with high doses plus high-dose vitamin C in stone formers

What the studies measured

Every result, next to the line that means no effect

Each diamond is a study's best estimate. The thin line shows how sure the study was: the shorter the line, the more certain the result.

Dose
15 g/day of collagen peptides (range studied 3–30 g), with 50–500 mg vitamin C; 5 g is the minimum that showed a signal in the gelatin study
Timing
30–60 min before loading the tendon — this timing is the whole point, since blood amino acid peak must coincide with mechanical load. Run it daily for at least 8 weeks; tendon and joint outcomes needed 12–24 weeks.
